A self-compassion meditation script is a set of simple, spoken prompts that help you notice what hurts, respond with kindness, and remember you’re not alone in being human. You can read it slowly to yourself, record it in your own voice, or have someone read it to you. Here’s a practical, ready-to-use script (about 6–10 minutes), with optional pauses.
Find a comfortable position. Let your hands rest easily. If it feels okay, soften your gaze or close your eyes.
Take three slow breaths. Inhale… and exhale. Inhale… and exhale. Inhale… and exhale. (Pause)
Now bring to mind something that’s difficult right now—something mildly to moderately stressful. You don’t have to choose the hardest thing. Just something real. Notice where you feel it in your body: tightness, heaviness, warmth, buzzing, or numbness. Let it be there without forcing it away. (Pause)
Step 1: Mindfulness (name what’s happening).
Silently say: “This is a moment of suffering.” Or: “This is hard.” Or: “Ouch.”
Let those words be gentle and true. (Pause)
Step 2: Common humanity (remember you’re not alone).
Silently say: “Suffering is part of life.”
Or: “Other people feel this too.”
Or: “I’m not alone in this.” (Pause)
Step 3: Kindness (offer care).
Place a hand on your heart, cheek, or belly—wherever feels supportive. Feel the warmth and pressure of your hand. Silently say: “May I be kind to myself right now.”
Then add one phrase that fits your need:
“May I give myself the compassion I need.”
“May I accept myself as I am in this moment.”
“May I be patient.”
“May I feel safe.”
“May I find a little ease.” (Pause)
Now imagine speaking to yourself the way you’d speak to someone you love. If self-kindness feels unfamiliar, try something simple: “I’m here.” “I’ve got you.” “One step at a time.” (Pause)
Take two more slow breaths. Notice if anything has shifted—even 1%. When you’re ready, open your eyes or lift your gaze, and return to your day with a softer grip.

Even 3–5 minutes a day can help build the habit of responding kindly to stress. If daily practice feels like too much, try using the script during tough moments a few times per week.
